Heat or Cold for Recovery: Which One, and When?
It's one of the questions we get asked most often, and the internet answers it with a wall of contradictions. Here's the version without the jargon: heat is for legs that feel stiff and tight, cold is for legs that feel hot and heavy after a hard effort.
That's most of it. The rest of this is about telling those two states apart, because they don't always announce themselves clearly, and about the days when the honest answer is neither.
The short version
Reach for heat when your muscles feel stiff, tight, cold or just flat. The morning after leg day. A cold evening in Melbourne when everything has seized up. The first twenty minutes after a long drive or a nine-hour shift.
Reach for cold when your legs feel hot, heavy and worked. Straight off a hard hill session. The hour after a race. A long summer run you finished with your quads still buzzing.
If you can't tell which camp you're in, ask one question: do my legs need waking up, or calming down? Waking up is heat. Calming down is cold.
What heat is actually doing
Warm muscle feels looser than cold muscle. That isn't a medical claim, it's the same reason a hot shower before stretching feels better than a cold one, and the reason nobody does their best mobility work at 6am in July.
Heat also does something less technical and more useful: it makes you stay still for half an hour. A lot of what people call recovery is just sitting down with your legs up and not doing anything else, and warmth is very good at persuading you to do exactly that.
Where heat earns its keep is the stiff, grumbling, day-after feeling. Not the sharp stuff. The general sense that your legs set like concrete overnight and need talking round.
What cold is actually doing
Cold takes the heat out of a leg that's still running an hour after you've stopped. What people describe is that things settle: the buzzing drops away, and the legs feel lighter and calmer than they did.
We're deliberately not going further than that. Ice-bath cold has a long list of claims attached to it online, most of them stated with far more confidence than anyone can back up. What we'll say is what people consistently report: after a hard, hot session, cold feels good and heat does not.
The mistake nearly everyone makes
Cold is the glamorous one. Ice baths make good footage, so most people assume cold is the serious option and heat is what you reach for when you're being soft.
In practice it's the other way round for most people most of the time. A normal training week produces far more stiff-and-tight days than hot-and-hammered days. If your legs are stiff and you apply cold, you'll usually feel stiffer for the next hour, not better.
Heat is the underrated one. Cold is the specialist.
Five real situations
- The morning after a heavy squat session: heat. Your legs are stiff, not hot. This is the single most common case, and it's the one people get wrong.
- Twenty minutes after a hard summer run: cold. Your legs are hot, not stiff.
- A cold evening, nothing in particular going on, legs just tight: heat.
- An easy rest day where nothing feels like anything: neither is required. Plain compression is fine, or skip it entirely and go for a walk.
- Nine hours at a desk or on your feet: heat, then movement. Legs that have been still all day don't need cooling down. If that's your working week, recovery for nurses, tradies and retail workers is written for you.
Can you use both?
Yes, and there's no need to be clever about it. Cold first if you've come in hot, then heat later that evening or the next morning once things have settled.
Contrast routines, the hot-cold-hot-cold kind, get talked up a lot online. If you enjoy them, do them. If you don't, pick the one that matches how your legs feel and get on with your evening. The version you'll actually repeat beats the version that looks more serious.
Where compression sits in all this
Heat and cold are modifiers. Compression is the thing they're modifying, and it's worth being clear about which is doing the work.
A compression boot inflates a series of chambers in sequence, so you feel a wave travelling from the ankle upward, then a release, then it goes again. The best-supported effect of intermittent pneumatic compression is on how your legs feel afterwards: less sore and less fatigued than after simply resting. That's the claim, and we're not going to inflate it.

Everything above is about comfort and about how your legs feel after training. It isn't advice about an injury, and we aren't qualified to give any.
If you've done something to a joint or a muscle and it's genuinely painful, if the pain is on one side only, or if something feels wrong rather than just tired, the answer isn't heat and it isn't cold. It's a GP or a physio, and the sooner the better. So: heat or cold?
If you're only ever going to own one, and you're a normal person with a normal training week, heat gets used more. It suits the state you're in more often, it's more pleasant on a winter evening, and pleasant is most of what decides whether a recovery tool is still in use six months later.
Cold gets used harder, but less often: after the big efforts, in the warm months, when you've come in genuinely cooked. It's a specialist tool and there's nothing wrong with owning a specialist tool, as long as you know that's what you're buying.
